What Is a Dopamine Menu? A Simple Guide for ADHD Brains
A dopamine menu is your own short list of healthy rewards and boosts. Learn how to build one with starters, mains, sides and desserts.
A dopamine menu is a list of quick, healthy things that make you feel a bit better or more energized. You write it when you feel fine, so on a hard day you can just pick something instead of trying to think of something.
Why make one?
When you are bored, tired or stressed, your brain often grabs the easiest thing, like scrolling. A menu gives you good options ready to go. It takes away the decision.
How to set it up like a real menu
- Starters (2 to 5 minutes): dance to one song, step outside, drink cold water, stretch.
- Mains (30 minutes or more): a walk, a hobby, cooking, calling someone you like.
- Sides: things that make a boring task more bearable, like a podcast or a fidget toy.
- Desserts: the fun things that are best in small amounts, like social media or games, with a timer.
Tips that make it work
- Keep it short. Five to ten items per section is plenty.
- Put your favourites where you will see them.
- Use it as a reward after a small task, and as a reset when you feel stuck.
This is a planning idea, not medical advice. It works best alongside whatever support you already have.
